Outdoor Running

The most calorie-dense cardio per minute, and the most honest about your fitness.

Choose an effort level

  • Easy

Conversational. You could hold a full sentence.

    7.5 MET · Jogging, general, self-selected pace

  • Moderate

Around 10 min/mile. Talking is possible but clipped.

    9.3 MET · Running, 6–6.3 mph (10 min/mile)

  • Hard

8 min/mile or faster. A few words at a time.

    11.8 MET · Running, 7.5 mph (8 min/mile)

MET values reference the 2024 Adult Compendium of Physical Activities. They are population averages, not personal measurements.

Technique cues

  1. Land under your hips, not out in front of you.
  2. Keep cadence quick — around 170–180 steps a minute stops overstriding.
  3. Run tall, ribs stacked over hips, shoulders loose.
  4. Drive the elbows back rather than swinging arms across the body.
  5. Breathe rhythmically; fix your breathing before you fix your pace.

Common mistakes

  • Starting every run at the same middling hard pace.
  • Heel striking well ahead of the body, which brakes each step.
  • Adding distance and speed in the same week.
  • Ignoring shoe mileage until something hurts.

A starter session

20 minutes easy. If you cannot hold a conversation, slow down — that is the session, not a failure.

Who it may suit

High impact. Builds bone density but loads knees, shins and Achilles. Increase weekly volume gradually and keep most runs easy.
